Great advice. To me this is one of the single most important things you can do and that is to drink a PWO Shake. And as SDF said just protein and carbs (dextrose or maltodex or a combination of the 2)

You should write down what you actually eat....
You should write down what you actually eat. Calories, carbs, fats and protein. You may be surprised at how little you are actually getting by the end of the day.
