water, 200g fet free cottage cheese, 20g whey, 40g natural peanut butter. put them all in a blender and drik it. it´s low carb, high protein, gets you some good fats...

carbs: it depends, wheater you get fat slowly or fast, od if you´re on a cut or a bulk. just try it out and you´ll find the riht deal. but...
