Try this 3 days a week.

1.Squats 3x10.
2.Bench press 3x10.
3.Front Press 3x10.
4.Bent over rowing 3x10.
5.Deadlift 3x10.
6.Barbell curls 2x10.
7.Tricep pushdowns 2x10.

And buy some whey protein.
